Went off topic from nutrition for a second to listen to this podcast I’ve been meaning to get to for a while. If like most people you don’t prioritise sleep, you probably aren’t getting enough!

The impact sleep can have on our performance mentally and physically, our appetite, recovery, immune system and overall health was really highlighted to me in this podcast and I would highly recommend anyone interested in their health or performance to give it a listen!
•
There are 2 parts, part 1 having more detail on caffeine which fits in nicely after my last post. Something new I learnt was that caffeine can still be impacting our sleep 12 hours after drinking it! That doesn’t mean we need to cut it out completely, but being fully informed about the effects leaves you to choose the best time to drink it and still enjoy it without any negative impact.

The elderly are a unique population and they don’t get the required nutrition they really need.
•
In the care home, breakfast is highly calorific foods and plenty of tea and coffee. Lunch is better as it normally contains at least a small amount of protein, with vegetables but even that I do not think is suitable for them. With regards to dinner, they normally have soup, sandwiches and coffee.
•
Did you know coffee is an appetite suppressant? As you age people tend to have a decline in appetite and therefore reducing caffeine intake would be extremely helpful to ensure they are not constantly full.
•
There is so much we can do to improve quality of life and slow down the progression of certain conditions affecting our elderly population.
•
Did you know, supplementation with creatine and fish oil, can decrease the decline in muscle mass, and cognitive function in the elderly? If we found a way to provide this for the elderly/ anyone who is over 50 years old imagine the effect it would have on their life expectancy. Obviously not all diseases can be prevented but if we can reduce the risk, it would have a massive impact on their health and NHS resources.
•
Did you know that people who suffer from diabetes have a 2x risk of developing dementia? In addition, a commonly seen thing is that across individuals with Alzheimers and Parkinsons there is a decrease of omega 3 fatty acids, thus early supplementation with fish oils could have a significant benefit in the treatment or prevention of neurodegenerative disorders.

If you are elderly or know someone who is:
️ ensure they have at least one protein feeding a day ️ ensure they supplement with fish oils, calcium, vitamin D and possibly even creatine ( creatine has been shown to have positive effects in increasing lean body mass, strength and performance) this would help reduce the risk of the development of conditions such as sarcopenia ( loss of muscle tissue) which could lead to increased falls, fractures.
️ if they do not like cooking/struggle with motivation, order in from food companies or increase energy dense snack.

Protein is the best. There are numerous benefits to increasing your protein intake but for the benefits of getting lean and improving how we look I'm going to stick to just three!
•
1) It's the most satiating macronutrient which basically means it keeps you fuller for longer! If you are reducing your calories in an attempt to lose body fat, the last thing you want is to be hungry all the time. Bump up your protein and those hangry moments will soon minimise.
•
2) The Thermic Effect of food refers to how much energy (calories) your body uses to process and digest food. Protein has the highest Thermic Effect which means it burns the most calories when eaten compared to Carbs or Fats.
•
3) It retains muscle tissue which is very beneficial when dieting! When trying to lose weight we ideally want to change our shape. The best way to do this is maintain the muscle we have and reduce body fat levels. Keeping protein intake high helps with this but benefits will be greatly increased when you perform resistance training a few times per week aswell!
•
BONUS TIP! There are lots of ranges out there some starting at 1.2g per KG of bodyweight all the way up to 2.7g per KG of bodyweight. I recommend somewhere around the middle at 1.8-2g per KG of bodyweight for most people.

Before I start, this isn't your standard bash 'veganism' post that a lot of trainers have jumped on. This my post to say, good for you for choosing Veganism and that I want to help you succeed!

My thoughts on the vegan diet.
- It is not for me.
- I respect the ethics and morals behind it massively.
- ' What the health' (documentary on Netflix hasn't done the vegan community any favours and is the biggest form of progaganda since Hitler)
-I have clients who are Vegan and they are a pleasure to coach!
.
We are seeing more and more people contemplating a vegan way of life, perhaps loosely based on some sort of moral ground, but more because they think they have seen some Instagram model #vegan after one of their posts and they want to look like that. FYI, there are a number of ‘Vegan Insta folk’ enjoying ‘Vitamin S’ alongside it so, don’t be fooled.
.
Anyway, if you want to be a vegan then massive props to you. You cannot deny the benefits of obtaining large parts of your nutrients from plant based sources. However, we are seeing a number of people making the transition across and failing because they are making these very common mistakes.
.
Firstly, no matter what our background, as a human being, we have calorie and protein goals that fundamentally line up with our body composition goals.
.
That doesn't change whether you are vegan are not, which a lot of people think it does. .
To 'thrive' and function optimally. We still have to have enough protein, dietary fat and calories in our diet and this is sometimes where people can get in to trouble.
.
1. You don't get in enough calories. Switching to plant based foods means that you are significantly more likely to consume less calories because plants have a lower calorie density than animal-derived foods. .

@coachcalum 2. Not enough protein. It's an essential macro-nutrient. You hair, nails, skin all depend on it. It effects your ability to retain muscle mass and will impact our energy levels, thus the reason why a lot of people feel rubbish when they first make the transition. It is also important to also ensure you are consuming a complete profile of amino acids. if you don’t know what that means, then you should learn! . 3. Creating new behavioural habits. Many people struggle because they go cold turkey straight away. You need ensure to address certain behaviours one at a time before working your way in to a fully fledged vegan diet. This will help manage social situations as well! . 4. Don't just reach for the Vegan Junk. Vegan or not, common sense tells us, it's still junk. . 5. Lack of education is THE biggest. Firstly, it creates a small culture who thinks meat can kill you. But it also is going to help you thrive. Understand calorie and nutrient requirements for your body. Understand the foods that are going to satisfy you nutrient and calorie needs. . The answer to all of the above is to decide do you actually WANT to take these steps? . If you do, do not change your diet overnight but rather take reasonable steps and give up your favourite foods at the end of this transition. . and if you think that being a vegan will make you thin... . O Sindscope (Sindicato dos Servidores do Colégio pedro II), por meio do Grupo de Trabalho de Negras e Negros, convida para o lançamento do livro ‘Salvador, Cidade Túmulo’, do escritor Hamilton Borges dos Santos (walê), lançado pela editora Reaja. O evento, que integra o projeto ‘Escola sem Racismo’, ocorrerá no dia 18 de dezembro, terça-feira, a partir das 18 horas, no Salão Nobre do campus do CPII no Centro. Haverá leitura de trechos com o autor, debate e apresentação da obra. 
O livro reúne uma série de contos, “ácidos  e viscerais, que dão voz a pessoas pretas de Salvador que não são levadas em conta”. Pessoas que são fustigadas pela presença da interrupção da vida, pessoas vítimas das políticas de Estado que gerem a morte preta.

São várias histórias que trazem o universo das ruas, das drogas, dos terreiros, das mulheres e homens trans. O que liga todas essas pessoas é a presença da morte, a morte que circula, a morte que recria, a morte que ativa uma espécie de querer viver apesar de tudo e contra tudo.

O livro já foi lançado em São Paulo, Belo Horizonte e Rio de Janeiro, onde volta a ser lançado agora. Recentemente, o autor foi convidado para a Feira Literária de Paraty, onde participou, pela editora Reaja, de debates sobre racismo, necropolítica e genocídio, temas que atravessam o livro.

Some videos and pictures of one of my favourite clocks of the #museumzaansetijd. This is a 1678 'Zaanse Clock' that is driven by its own weight, all 11(!!) Kilos of it, made by Kornelis Volger. The clock is suspended on two racks witht eeth that are on a swivel base so they can alter a little bit in height, this means the clock won't get in trouble when striking as little as once or as much as twelve times. It will strike the whole and half hours.
The jacquemart on top will strike the hours and half hours on a big or small bell and turn his head while doing so (2nd video, and yes, I know it missed a strike, but I fixed that later).
Winding the clock is as easy as just pushing it upwards again.

Sometimes the problem lies in what we initially set out to do. We set ourselves measurable goals, great! But can get to hung up on those goals. Goals like:
.
- Losing 
- Dropping two dress sizes
- Increasing your back squat by 10kg
.
It's great to have quantifiable goals. However, once those goals are set. It's more important to just sit back and let the process happen. The little daily tasks like your nutrition and exercise, steps, water intake etc and being as relentlessly consistent and giving yourself a huge pat on the back at the end of the day when you have ticked all the boxes.
.
Because, you cannot do anything more.
.
You can't control the speed of the scales. You can control the fact you show up at the gym.
.
You can't control your environment but you can control your choices and when the inevitable mess up does happen, you have complete control of how quickly you get back on track.
.
And imagine taking a win every day. Winning at drinking your 3 litres of water or hitting your calorie goal. You win everyday! It makes the process so much more enjoyable.
.
And the reality is , if you do the small stuff it will take care of the rest.

I CAN’T EAT AFTER 6PM, MY BODY WILL STORE IT AS FAT... If you didn’t know already this is false  -Your body does not know what time of day it is, therefore what you eat after 6pm will not ‘store as fat’.. (Only if you are in a caloric surplus for a period of time, consistently eating too much) -If you eat in an energy deficit you will lose weight.. regardless of what time of day you choose to eat and what you eat. -Do not listen to someone who tells you not to eat after a certain time of day! -What would someone who worked a night shift do?!?! -If you are not losing weight, look at your overall intake and reduce, whether that be through a smaller portion size or calories counting. -Eat around your lifestyle, don’t put your lifestyle around your eating!

What will make you fat over time is being inactive and eating too many calories (calorie surplus). It really is as simple as calories in vs calories out. It may be a simple concept but it isn’t easy for most people to achieve. A basic rule is to try and ensure the majority of your meals consist of vegetables and lean protein to ensure adequate protein intake and satiety. 
Further to this allow yourself the foods you enjoy and ‘less optimal’ foods to unsure you enjoy your diet overall allowing for longevity and consistency rather than the Yo-Yo effect so many are going through and failing with. #fatlossfoods #fatloss #fatlossjourney

Today I got the pleasure of putting on a nutrition seminar for The Claw CrossFit.
⠀⠀⠀⠀⠀⠀
We had a big turn out, tons of great questions, and I went on for over 2 hours - educating them on practical and applicable nutrition.
⠀⠀⠀⠀⠀⠀
One of the things I’m most excited for in 2019, is to host more seminars and speak for more people at more facilities.
⠀⠀⠀⠀⠀⠀
I truly believe that education is the future for training and nutrition, so I’m proud to say I’m a part of the small coaching circle who prioritizes this over quick fixes.

On the subject of caffeine, are you reliant on it?
•
It’s a great performance aid, but having a dependency on it day to day to feel awake or get any work done isn’t a good way to be. Having multiple coffees a day is likely to make you feel sluggish even with the caffeine, as it will no longer have its desired effect. It will also impact the quality of the deep sleep you are able to get, creating a viscous cycle.
•
Having a 36 hour ‘fast’ from caffeine once a week and reducing consumption overall will weaken a dependency and any tolerance build up. (Coffee lovers fear not, this isn’t actually as hard as it sounds!) - swapping your normal coffee(s) for decaf once a week is all it takes. Once you know you can do this, reducing by a cup a day isn’t so daunting when you’ve proven you can go without it.
•
Putting this into practice, ideally choose to fast on a day of the week where you don’t train and/or work! Keep well hydrated and have painkillers to hand as a headache is likely… Once this has passed you can expect to feel brighter and generally ‘better’ (I can vouch for this), whilst still being able to enjoy caffeine for the majority of the time.
•
I put off doing this for a long time, I promise it’s not as bad as you think it is!

Christmas is my favourite time of year.

It's a time spent with friends, family and loved ones.

Lot's of social occasions, lots of food and lots of alcohol.
.
I'm no bah humbug but all of these things will inevitably lead to some weight gain.
.
But ONLY IF you let it.
.
Now I'm not saying don't enjoy yourself over Christmas. I will not expect my clients to be dieting over Christmas eve, Christmas day, Boxing day, New year's day.
.

But they will have accounted for this prior to Christmas and the days in-between.
.

If you want to minimise weight gain over Christmas and enter 2019 with a better mindset then follow these simple steps.
.
Fast during the morning - mid afternoon on days where you know you'll be consuming more calories over an evening 'banking calories'.
.
Try and stick to your normal training routine and put those extra calories to good use. Gyms are still open over the Christmas period.
.
Get out for long family walks, aim for 10000 daily steps.
.
Don't overbuy chocolate, sweets and Mince pies. You'll only find yourself eating them way into January which will make your new years resolution more difficult.
.
Just because you can eat chocolate for breakfast and wash it down with a glass of wine doesn't mean you should.
.
The days in-between Christmas and New year 'the nothing days' use them to get back on track.
.
Use these couple of weeks before Christmas to train hard, eat well and reinforce positive habits that you can carry through the festive period and into the new year .

I believed there was two forms of carbs, simple and complex. Wrong. There's many different types and to label as simple and complex is confusing, as many foods contain multiple categories. I also thought simple carbs spiked insulin which prevented fatloss, wrong again, ish. ⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀

A big part of being a good practitioner is integrity, and for me that includes being open about mistakes and not denying when you are wrong. One of the biggest mistakes I’ve seen (and made) in my 8 years of training/coaching...
⠀⠀⠀⠀⠀⠀
Is constantly going to failure.
⠀⠀⠀⠀⠀⠀
This is typically a result of a.) having an ego in the gym, b.) not being well educated in the gym, or c.) having a major a-type personality that just won’t let you slow down.
⠀⠀⠀⠀⠀⠀
And often times going to failure often or just pushing your intensity super hard, will lead to insanely great results fast.
⠀⠀⠀⠀⠀⠀
It’s true. I won’t bullshit you on that.
⠀⠀⠀⠀⠀⠀
This is why many average Joe’s that jump into 6 days a week of CrossFit get amazing aesthetic results right away.
⠀⠀⠀⠀⠀⠀
But than a couple months pass by and it slows down...
⠀⠀⠀⠀⠀⠀
4 or 5 months later it’s completely halted...
⠀⠀⠀⠀⠀⠀
Often times they’re simply burnt out, their body isn’t fully recovering and now some physiological and/or neurological processes are shutting down on them.
⠀⠀⠀⠀⠀⠀
And believe me when I say, I’ve done it too.
⠀⠀⠀⠀⠀⠀
More than once because I’m a hard head who doesn’t learn his lessons the first time around.
⠀⠀⠀⠀⠀⠀
But eventually a lightbulb went off 
⠀⠀⠀⠀⠀⠀
“Maybe training balls to the wall every single day, is not the best approach to take... 🤔”
⠀⠀⠀⠀⠀⠀
And just as many of you who read that think, “DUH” - Twice as many read that and think, “Shit... that’s me.”
⠀⠀⠀⠀⠀⠀
Which is why I’m bringing awareness.
⠀⠀⠀⠀⠀⠀
AMRAP’s, Max Effort, Testing 1-3RM’s...
⠀⠀⠀⠀⠀⠀
It’s all great and has its place, sparingly.
⠀⠀⠀⠀⠀⠀
I program all of the above but it’s not the norm or central focus inside intelligent training.
⠀⠀⠀⠀⠀⠀
Going to level 8 or 9, however - ABSOLUTELY IS.
⠀⠀⠀⠀⠀⠀
That’s where we go hard, push ourselves, never baby it in the gym, we create soreness and fatigue, and we prioritize progressive overload.
⠀⠀⠀⠀⠀⠀
But we can still recover from it (which is another part of the art inside program design).
⠀⠀⠀⠀⠀⠀
‍️My advice:
Max Out Occasionally.
Control Your AMRAPS Most Of The Time.
Build Recovery Into Your Plan.
⠀⠀⠀⠀⠀⠀
And on one final note, they did a study comparing a max effort group and a sub-max group... results showed that the sub-max group saw better improvements across the board.

Energien idag markerer afslutningen af en tre uger lang periode hvor du blandt andet kan have oplevet temaer omkring:
- langsommelig energi
- frustration, utålmodighed
- knudret kommunikation
- glemsomhed, ting der bliver væk
- humørsvingninger og/eller træthed
- udsættelse på udsættelse, følelse af at tingene går baglæns
- fortiden der kigger ind (via relationer, følelser eller situationer/omstændigheder)
.
Tiden nu markerer på smukkeste vis begyndelsen og grundlaget for en mere autentisk kommunikation, følelse af at komme “tilbage på sporet” og en fremadrettet energi. .
Det er også tiden til genfundne ting, som kan være helt konkrete ting, men som også kan være relationer, kærlighed eller selvfølelse. Nye begyndelser er her helt generelt. Imorgen har vi herudover en smuk nymåne, som jeg selvfølgelig skriver om, den falder så fint i tråd med at retrograd er slut.

Jeg mærker normalt ikke det store til Merkur i retrograd, men denne gang har jeg virkelig haft mange computer problemer. Nedbrud, hacker angreb(!) og generelt sammenbrud af alt computer, printer og hjemmeside relateret. Jeg er rigtig ærgerlig over at min hjemmeside har været så ustabil, men glæder mig til min nye udbyder som fikser det nu og fremadrettet.

There is a lot of focus on high protien diets. This focus has now led to a mass marketing campaign selling foods as 'high protein'... protein chocolate, protein bread, protein milk.. guess what, these foods all naturally contain protein! - Well maybe not chocolate, but protein boost bars are nasty. #sns ⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀
High protein diets are encouraged because high protein foods typically score high on the satiety index and will therefore keep you fuller for longer whilst dieting helping adherence to your calorie deficit. It is also encouraged to aid muscle growth/retention... MPS. However, it is not necessary to aim for social media standards such as 2g/kg... unless youre a seriously athletic individual. If not, dont worry! - If you're a carby girl, enjoy the carbs! If you enjoy keto, enjoy the fats! (- and probably ample protien without trying). ⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀
The RNI to avoid mal nutrition is low, seriously low, probably too low. But even the recommendation for optimal intake is not too high. The lower end of the bracket (1.2g/kg) is easily achieved through a balanced diet and a good variety of meats, fish, dairy & plants. ⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀
So to summarise, do you need to have high protien targets to achieve fatloss? No, you don't. Will it help achieve fatloss? Yes, if you're struggling to adhere to your calorie goal/believe yourself to be over eating. Do I need it for health? Yes, definitley, but it's not something that needs to be obsessed over. ⠀⠀⠀⠀⠀⠀⠀⠀⠀

Consider that being 90% on point, 100% of the time, will lead to better results through a process that is less overwhelming (flexibility ).

MACRO-PLAN 1 DAY AHEAD
️ If you wake up with an eating plan, you can avoid guessing what to eat as you go - which almost always leads to under or over eating.
⠀⠀⠀⠀⠀⠀
MARK A RED  EVERY DAY
️ Once you have a 5 day streak, you will not want to mess this up!
⠀⠀⠀⠀⠀⠀
FIND ACCOUNTABILITY
️ Do I need to explain? I invest A LOT of money on this every single month/year and have been for my entire career. It just can’t be replaced.

ALWAYS HAVE A BACKUP PLAN
️ Something will always come up and it’s “never the perfect time”.... you can’t avoid this. So  instead, just have a go to plan when your initial plan falls through.

TIME-BLOCK YOUR ENTIRE DAY
️ Map out each hour of your day so nothing gets in your way (meals, training, work, etc...)
